Video: Flexibility & Range of Motion - Beginner Yoga Set

This short video gives you a great flexibility workout in under 10 minutes. It is suitable for beginners, but also a great way to stretch and increase your range of motion for any level of fitness, especially if you are not very flexible. Focus on breathing into the stretch to oxygenate your muscles and increase your joint flexibility gradually. She moves fairly quickly, but the moves are quite simple, so shouldn't be too challenging. Remember don't push yourself too far - flexibility is developed slowly - not all at once.

Do this short routine daily and watch your flexibility increase dramatically in just a few weeks! This is also a great way to warm up and stretch for a few minutes before a more strenuous workout.

4 Benefits of Flexibility Exercises

If you were to walk into a gym today and observe the daily routines of its patrons, you would likely notice a common theme:  people's desire to get their workouts done, and to carry on with their busy lives. 

As a result, many people have done away with making flexibility exercises a part of their workouts.  However, several benefits can be achieved by putting a focus back on flexibility exercises. 

1. Decreased chance of injury through reduced joint stress

* The old adage is true – "an ounce of prevention is worth a pound of cure."  If you are about to put your body, and especially your joints, through a rigorous workout, it makes sense to take those joints through their full ranges of motion first. 

* A joint that is flexible will not only have a great range of motion, but it is also less likely to get injured than a cold or tight joint.  Having said this, most experts agree that stretching a joint should only be performed once the body and muscles have been warmed up.  As a result, it is now advisable to do a few minutes of light cardio activity to get the blood flowing before beginning a stretching program. (If your workout or flexibility program consists of some type of yoga, just ease into it by not stretching as far at the beginning - see #2 below.)

2. Increased range of motion

* It has been shown that for some weight lifting exercises, the fuller the range of motion is, the more beneficial the exercise can be to muscle building.  It would then be in your best interest to achieve that goal. 

* Increasing your range of motion is most easily performed by doing a dynamic stretch of the body part that you plan to target in your workout routine.  Dynamic stretching, as opposed to static stretching, involves putting a targeted body part's muscles and joints through a series of progressively wider ranges of motion until they are fully stretched - a yoga routine is a good example of this.

3. Increased balance

* Imagine if you dropped something on the floor, and you were about to pick it up.  But just before you do this, you are told you cannot bend your knees or bend at the hips.  Picking up that object now seems next to impossible without falling flat on your face! 

* This is an extreme example, which illustrates a simple concept.  Flexible joints allow a body to keep its balance.  A body is most balanced when the head, shoulders, and hips are in perfect alignment, and flexible joints allow for this alignment to happen whether you are working out or just going about your daily activities.

4. Improved posture and muscle relaxation

* Muscle tightness, due to lack of flexibility in one area of the body, can cause problems in other areas.  As an example, tight hamstrings often lead to increased tension and fatigue in the muscles of the lower back.  As a result, low back pain then leads to poor posture as your body tries to protect itself from the pain it is enduring - remember - everything in the body is connected and affects the other parts!  The best way to prevent some forms of low back pain is to ensure that leg and torso muscles are subjected to a variety of flexibility exercises. This is why relief for chronic pain can often be found through specific exercises.

To conclude, whether the stretches you incorporate into your daily routine are static or dynamic, are performed at home or at the gym, are probably not the most important factors.  The most important factor is that you do make flexibility exercises a part of your workout so that you can get the most out of your training - and achieve a healthier, stronger, and pain-free body.

Video - Total Body Isometric Workout

This is an example of a workout which uses isometric (static) positions, combined with some dynamic movement as well, to put your muscles and joints through their full range of motion. This type of workout is very effective at strengthening your muscles quickly. (Please note: If you have any back problems at all, skip the sit-up portion - sit-ups are very hard on your back, and not that effective anyway - I don't even know why they were included here. The isometric version is fine though, so feel free to throw that one in a couple of times - just don't pull yourself all the way up from the ground - start out in the half-way position as he demonstrates first. You can also keep your knees bent to put less stress on the lower back.)

The Pros and Cons of Isometric Exercise

Before bodybuilding became popular, a different muscle building routine, called isometric exercises, were all the rage.  These exercises are static, meaning you apply pressure and the hold it.  For instance, you could push your arms up against the wall and hold it.  While these exercises aren’t as popular as they used to be, they do provide several benefits:

* It works.  Isometric exercises are great at building the specific sections of muscle groups that you're focused on, actually providing more muscle contraction than weight lifting and strength training that involves movement.

* It’s cheap.  Traditional isometric exercises require no gym membership and no expensive machines.  They use walls and body weight to provide adequate resistance.

* It’s fast and easy.  Isometric exercises can be done in your spare time almost anywhere.  Even if you can’t fit in a full workout, you can take a couple minutes out of your day to do a few exercises and still benefit.

This type of exercise used to be so popular, so why don’t we hear much about it anymore?  One big reason is that it was replaced by traditional body building - partly because there are a few drawbacks to this type of workout.

* Raises blood pressure.  During isometric exercises, people tend to hold their breath.  This causes a jump in blood pressure that could cause serious problems. However, this is an incorrect use of the method. If you perform these exercises, make sure to monitor your breathing, and breathe steadily and evenly.

* Too specific.  While bodybuilding works your muscles through the entire range of motion, isometric exercises only work a specific part of the muscle group at one time.  To achieve the effects of weight lifting, you need to perform the exercises at many different angles and positions.

Despite these drawbacks, isometrics are still being used and can be beneficial when incorporated properly into your workout instead of simply replacing it.  Here are a few ways to add isometric exercises into your workout routine and get the benefits without the drawbacks.

* Do them at work.  Don’t have time to go to the gym and lift weights?  There are many simple isometric exercises you can do while at work using the wall, your desk, or your own body as resistance.  Why not skip getting an extra cup of coffee in the afternoon and do a quick workout instead?

* Add modern equipment.  Isometric exercise was the precursor to traditional body building, so it didn’t have the benefits of all the equipment we have available now.  Modern isometric workouts include training tools like free weights and resistance bands.  Isometric exercise simply uses these tools while staying still instead of in motion.

* Mix it up.  Instead of doing an extra workout to add in isometric exercises, add them to your current routine.  For instance, if you lift weights, hold the weight in a steady position for several breaths after you’re done with your reps. 

While you shouldn’t use it as your only strength-building routine, isometric exercise can be a great addition to improve any body. Check back later this week for some more info on isometrics and how to perform them properly.

10 Things You Should Know About Stretching

Before fitness training of any kind, it is very important to do warm-up or stretching exercises to prevent accidents or injury, and enhance the benefits you will gain from your exercise session.  There are also a number of precautionary measures and tips that may serve as guidelines when getting ready to work out.

Here are 10 helpful tips:

1.  To increase your flexibility and to avoid injuries, stretch before and after a workout.  Almost everyone knows that stretching before workouts prevents injuries during the exercises, but stretching after a workout, when muscles are still warm, can also increase flexibility and reduce soreness.

2.  Hold your stretching position for at least 60 seconds to increase flexibility.  While holding your position for 20 seconds might be enough for warm ups, holding each position for at least 60 seconds will improve the body's flexibility a lot more. Also don't bounce while holding stretches (see next tip).

3.  Do not repeatedly go into a stretching position then immediately return to the relaxed position.  This is more appropriately termed as bouncing. When stretching, hold that position for several seconds (see #2 above), and then slowly relax.  You may do this exercise repeatedly this way.  Bouncing or forcing yourself into a position during stretching can strain or damage some joints or muscles.

4.  Work slowly in increments instead of immediately proceeding to doing the hardest exercise or position.

5.  Make sure that you have stretched or warmed up all muscle groups.  For some people, even if they have strong bodies, they tend to neglect the neck when working out of stretching.  Stretching the neck muscles can be as simple as placing the palm of one's hand against the front of the head and pushing it as far as it will comfortably go.  Then, do the same to the sides and the back of the head.

6.  Stretch regularly to continually increase your range of movements and your level of flexibility and strength.

7.  Work out considering only your capabilities and not of others.  Do not force yourself to do exercises that you are not yet capable of just because there are people who can do it.  Increase your limits slowly.  Listen to your body.  There are days when your body may be too tired and you may have to consider reducing your range of motion. This is fine, and it's better to take it easy for a day or two than to injure yourself.

8.  Learn to rest.  Rest in between sets and stations to make sure that the body has enough time to recover its energy.  Also, it is advisable that you don't work the same muscle groups consecutively for two days.  The muscles actually grow in strength during the period when you rest and not when you are working out.

9.  Do aerobic exercises in intervals to strengthen your heart.  Aerobic exercises are those physical activities that use oxygen for fuel.  This includes cardiovascular exercises such as skipping rope, running or swimming.

10.  Music may help you when you want to train for longer periods or to increase your intensity.  You can use mp3 players, CD players or lightweight am radio receivers for this.  Just make sure that you brought your headset with you if working out in public so you wouldn't disturb people who don't prefer music while exercising.

Apart from preventing injuries and increasing one's flexibility, many people also find that stretching feels good for a tired body and helps relax your mind as well.

Why Should You Warm Up Before Exercising?

It’s tempting to skip the warm up and go straight for the workout, especially when we’re short on time.  It may save time, but it’s not the best plan to stay safe.  While it may seem logical to go as hard as you can for as long as you can, this is not a good way to treat your body.

A proper warm up helps increase muscle flexibility; meaning you’ll be able to stretch farther and will be less likely to overextend during your regular workout.   Warming up does exactly what it sounds like: it warms up your body.  This increases blood flow, slowly raises your metabolism, and raises the temperature of your muscles.  This makes sure they’re ready and prepared for a hard workout.  When your muscles are ready to go, your performance during the actual workout is improved.  This not only means you can beat out your competition more easily, it also means your body is doing more and functioning more efficiently; giving you the most from your workout. 

The best way to perform a good warm up is to do the activity you’re planning on doing at a lower pace.  For example, if you’re going for a run, run at half speed for 5 minutes, then ¾ speed for another 5 minutes before you get up to full speed.  If you play a sport and can’t “play slowly” for a few minutes, try doing a light workout with another activity.  Jog laps around the soccer field or run drills slowly before a game.  This will at least give your muscles some preparation for the coming activity.

It used to be that we were told to stretch before each exercising session to keep ourselves more flexible and injury free.  When muscles are more stretched out, you’re less likely to overextend them.  While the theory is correct, we are generally taught to do static stretches, which actually does little good before a workout.  You should try to include dynamic stretches which involve moving and using momentum to stretch without going beyond your normal range of motion.  Normal static stretches, like the kind you do in gym class, are great, but should be done on a daily basis, not just when you work out.

In addition to a warm up, you should also be sure to add a cool down to your workout as well.  Just do the opposite of a warm up and slowly bring yourself back down from extreme activity levels slowly.  Just like a warm up, you can best do this by performing your same activity at a slower pace.  You should also include stretching exercises in your cool down as well.

You may not want to bother with a warm-up because you feel you just don’t have the time to add it into your routine; however, if you work out hard a little less and warm up more, it can actually give you more time to work out in the long run.  A few minutes of warming up are nothing in comparison to the time you may have to skip working out because you’re injured.  A good warm-up is always a good idea, and can keep your exercise program from getting derailed by an injury.

The Many Benefits of Stretching

In many exercise programs, be it weight lifting for building and toning muscles or cardiovascular exercises for increasing stamina and to lose weight, most people do not perform enough stretching exercises even though stretching exercises can be performed by anyone at any age unless that person has some physical restriction to stretch. What is worse, many people do not even stretch before and after exercising. Unknown to most people, stretching also has anti-aging benefits.

Why Muscles Get Sore

If you've been trying out strength training like we discussed last week, or just trying to stay motivated to keep exercising this winter, you may hit a wall that slows you down and threatens to derail your routine, despite your good intentions: sore muscles.

As people age, we usually begin to experience more pains in our muscles and joints. They seem to stiffen up with age, and such commonplace activities as bending over for the morning paper can cause stiffness or even severe pain.

But the real cause of stiffness and soreness lies not in the joints or bones, according to research at the Johns Hopkins Medical School, but more often in the muscles and connective tissues that move the joints. Actually, the frictional resistance generated by the two rubbing surfaces of bones in the joints is negligible, even in joints damaged by arthritis.

It has more to do with flexibility. Flexibility is the medical term used to describe the range of a joint’s motion from full movement in one direction to full movement in the other. The greater the range of movement, the more flexible the joint.

If you can bend forward at the hips and touch your toes with your fingertips, you have good flexibility, or range of motion of the hip joints. But can you bend over easily with a minimal expenditure of energy and force? The exertion required to flex a joint is just as important as its range of possible motion.

Different factors limit the flexibility and ease of movement in different joints and muscles. In the elbow and knee, the bony structure itself sets a definite limit. In other joints, such as the ankle, hip, and back, the soft tissue—muscle and connective tissue—limit the motion range.

The problem of inflexible joints and muscles is similar to the difficulty of opening and closing a gate because of a rarely used and rusty hinge that has become balky.

Hence, if people do not regularly move their muscles and joints through their full ranges of motion, they lose some of their potential. That is why when these people will try to move a joint after a long period of inactivity, they feel pain, and that discourages further use

What happens next is that the muscles become shortened with prolonged disuse, and attempted use  then produces spasms and cramps that can be irritating or even extremely painful. The immobilization of muscles, as researchers have demonstrated with laboratory animals, brings about biochemical changes in the tissue.

However, other factors can also trigger sore muscles. Here are some of them:

1. Too much (or too strenuous) exercise

Have you always believed on the saying, “No pain, no gain?” If you do, then, it is not so surprising if you have already experienced sore muscles.

The problem with most people is that they exercise too much all at once thinking that it is the fastest and the surest way to lose weight. Until they ache, they tend to ignore their muscles and connective tissue, even though they are what quite literally holds the body together. Then, the pain causes them to stop exercising, or they injure themselves, thus being unable to exercise for period of time, during which the stiffness and inflexibility sets in as described above. It can really become a vicious cycle, unless you are careful not to overdo it.

2. Aging and inactivity

Connective tissue binds muscle to bone by tendons, binds bone to bone by ligaments, and covers and unites muscles with sheaths called fasciae. With age, the tendons, ligaments, and fasciae become less extensible. The tendons, with their densely packed fibers, are the most difficult to stretch. The easiest are the fasciae. But if they are not stretched to improve joint mobility, the fasciae shorten, placing undue pressure on the nerve pathways in the muscle fasciae. Many aches and pains are the result of nerve impulses traveling along these pressured pathways.

3. Immobility

Sore muscles or muscle pain can be excruciating, owing to the body’s reaction to a cramp or ache. In this reaction, called the splinting reflex, the body automatically immobilizes a sore muscle by making it contract. Thus, a sore muscle can set off a vicious cycle pain.

First, an unused muscle becomes sore from exercise or being held in an unusual position. The body then responds with the splinting reflex, shortening the connective tissue around the muscle. This causes more pain, and eventually the whole area is aching. One of the most common and debilitating sites for this problem is the lower back. 4. Spasm theory


In the physiology laboratory at the University of Southern California, some people have set out to learn more about this cycle of pain.

Using a special device, they measured electrical activity in the muscles. The researchers knew that normal, well-relaxed muscles produce no electrical activity, whereas, muscles that are not fully relaxed show considerable activity.

Adipose tissue is one of the main types of con...Image via WikipediaIn one experiment, the researchers measured these electrical signals in the muscles of persons with athletic injuries, first with the muscle immobilized, and then, after the muscle had been stretched. In almost every case, exercises that stretched or lengthened the muscle diminished electrical activity and relieved pain, either totally or partially.

These experiments led to the “spasm theory,” an explanation of the development and persistence of muscle pain in the absence of any obvious cause, such as traumatic injury.

According to this theory, a muscle that is overworked or used in a strange position becomes fatigued and as a result, sore muscles (or even lasting, chronic pain).

Hence, it is extremely important to know the limitations and capacity of the muscles in order to avoid sore muscles. This goes to show that there is no truth in the saying, “No pain, no gain.” What matters most is on how people stay fit by exercising regularly at a normal range, rather than once in a while at a strenuous level.
